At the same time, bring your left elbow, still behind your head as close to your right knee as possible. Then, as you bring them both down to the floor, lift your left knee up towards your head and bring your right elbow up and try to touch them. Alternate this pattern as if you were on a bicycle. Do these in sets of 25-50.

4) Military Crunch: This one of the free exercises to flatten stomach is the same as #1, except this time you will place your hands interlocked behind your head. When you perform your crunch, while in the up position twist your torso as if to try and touch your right elbow to your left knee, then your left elbow to your right knee. Finally, lower your upper body back down to the floor. This is one repetition. You will be working the side abdominal muscles here. Do this in sets of 25-50 as well.

Fitness For the Busy Family

Who has time for an hour long exercise session these days? With the demands of a career, children, after-school activities, volunteer positions, housework, errand running, and preparing meals, it's no wonder we slack off when it comes to our health and most importantly, exercising.

And yet, without proper exercise we get fat, our arteries get bogged down with bad cholesterol, our sugar levels can't regulate themselves properly, and a multitude of other health problems wait patiently to take over our bodies.

Why is it so easy to forgo our health for the busyness of life? And where does one find the time, let alone the motivation, to get in shape?

Those are two questions I've been asking myself a lot the past few weeks-ever since I was told that my life is just too sedentary and because of it, my body is not only out of shape but in dire need of a little health boost! Of course my first reaction was to ask for a magic pill or a lazy man's exercise equipment. But then reality hit and I knew no such thing existed-no matter what the infomercials try to tell us.

The key to getting healthier isn't just about exercise and eating right, or even taking medications prescribed by a qualified health physician. No, getting healthier is about changing the way we think. It's about looking within and discovering the real reasons behind our lack of enthusiasm when it comes to taking care of ourselves, it's about understanding why we always put ourselves on the back burner, and then making conscious choices to make ourselves a priority.

For me, I forgo individual exercise because I wanted more time with the family-and because it's boring! So to spice things up, I decided to make it a family affair. While there are certain activities I still do alone, like Jillian Michaels' 30 Day Shred exercise video or Richard Simmons' Sweatin' To The Oldies DVD, there are a lot of ways I include the kids, and most of the time they don't even know they're exercising!

Here are some great ways to make fitness a part of your family's busy schedule:

1. Need to get from one destination to another? Is it safe to race? Then race the kids.
2. Need to run a few errands around town? Ask the kids to go on a bike ride with you.
3. Is school close by? Wake the kids up early, get them dressed, hand them a breakfast burrito, and walk them to school. It's a great way to find out what's going on in their heads while getting in a little exercise.
4. Need to return those books to the library or those videos to the video store? Slap on a pair of skates, fill the backpack up, grab the kids, and go.
5. Kids fighting too much? Send them to the punching bag for ten minutes.
6. Kids complaining of summer boredom? Start a garden. 30 minutes a day is all it takes to keep the weeds away, water, and cultivate.

Other ways to stay active are to:

7. Park in the back of the parking lot instead of looking for a spot near the main entrance.
8. Take the stairs instead of the escalator or elevator.
9. Pick up a sport the family can do together, like tennis, croquet, bocce, golf.
10. Join the YMCA and get involved in their many team activities or start a family program at your local church.
11. Play a ten minute game of tag. There are various forms such as laser tag and freeze tag. And on hot days, you can turn on the water sprinklers and play tag in the water.

Exercising is more about moving the body than how many minutes (or hours) at a time one performs a certain routine. So if time is your excuse, get over it fast. All you need is ten minutes here and twenty minutes there.

RUNNING SESSIONS

Much has been written about running over the years and many forms and types have been developed, the most and common types being Interval, resistance and distance. The following is to give you different ideas regarding types of run training in order to progress you as an individual and ensure that running does not become a set route, time or type. The list is by no means exhaustive and many forms can be mixed together in order to progress and challenge yourself.

Running is a suitable activity for most people. This form of long continuous exercise increases your oxygen uptake and allows your metabolism to function more efficiently. Regular running makes the lungs work more efficiently allowing more air to reach the blood as it is pumped through the lungs. It also increases the number of red blood cells in the blood and muscles allowing more oxygen to be extracted from the air which enters the lungs. Other effects of running training are:

a. drop in pulse rate
b. increase in working capacity of the heart
c. increased pressure on circulatory system will open up underdeveloped arteries
d. new capillary beds will develop (small blood vessels)
e. more efficient blood circulation to and from muscles

TYPES OF RUNNING TRAINING

FARTLEK TRAINING (SPEED PLAY OR ALTERNATE PACE TRAINING)

The Swedish coach Gosta Holmer introduced this form of training in the early 1930s. Fartlek is done on a soft surface, ideally the pinewood needle surface of a forest path. It is done on undulating ground so that there is plenty of uphill and downhill running.

Fartlek is a combination of great quantities of easy running, interspersed with sprints and periods of resistance running up hills. The advantage of fartlek is that a lot of good solid running can be done without the factor of boredom appearing. Forest tracks wind continually and the view constantly changes. It is controlled by time ie you would go for a 20, 30 or 40 minute as opposed to going out for a 3, 4 or 5 mile run.

It would be wrong to lay down set intervals for types of work in Fartlek session but the following types of running are examples of running that may appear in a Fartlek session:-

a. fast 60m sprint on flat surface
b. steady strides (70 seconds, 400 metres speed) for half mile
c. 40-100 metres fast as possible uphill
d. fast strides for 400 metres downhill
e. light manning with occasional inclusion of 4/5 fast strides for 3 minutes
f. brisk walk for 3 minutes
g. light even paced running with short acceleration spurts 50-60 metres for 5 minutes
h. jogging and rhythmical exercises for 5 minutes

The sprints and uphill work will force the body into periods of anaerobic work resulting in oxygen debt. This debt must be repaid during the low intensity parts of the cycle. The method educates the body to improve its' oxygen uptake and speed of recovery. The whole session should be joined together by lively jogging and should be enjoyable.

INTERVAL TRAINING

This particular form of 'punishment' was developed by Emil Zatopek, the great Czech middle distance runner and was brought to a climax by Britain's Gordon Pirie. Interval running consists of running a specific number of short distances (between 50-100 metres) in a given time with short rest periods in between. The rest periods are normally spent jogging walking. The main emphasis of this type of conditioning is to develop the heart capacity and to strengthen the heart wall muscle, thereby improving the stroke volume of the heart (the volume of blood pumped at each stroke/beat). To increase the difficulty of the training period, you can:-

a. run the interval in a faster time
b. decrease the recovery distance time
c. increase the number of repetitions

REPETITION TRAINING

A similar type of running to interval running except that the recovery period is long enough for the athlete to get his breath back. The sprinter will do far more of this work than pure interval running. Here, good fast running is wanted in every effort, so the heart and lungs are given a chance to recover before the next run. A rest of 4 to 6 minutes between each run is required.

CONTINUOUS RUNNING

Although interval training develops stamina in the body, it sometimes fails to condition the mind to racing hard over a racing period. Continuous running is done for distances over the normal racing distance at as near possible racing speed. The athlete needs a downhill course with a prevailing wind. He records the best time he can, using a watch and mile markers to estimate progress. During workouts on this basis the athlete is subject to all the mental visions of collapse that he suffers in a race. By fighting his way through these 'black periods' in training he makes himself aware of the fact that most fatigue is only in the mind.

TEMPO RUNNING

This type of running can be done anywhere and is normally done for a set period of time or distance, The runner picks a rate that can be maintained at a comfortable pace and maintains this pace throughout, some runners use split times or heart rate monitors to gauge their desired pace E.G 60% of Maximum heart rate.

RESISTANCE RUNNING

Under this category come sand hill, snow and mud running. Running towing equipment such as tyres, trolleys or a partner offering resistance on a harness can also be included as resistance running. In the absence of a harness partners can do the old fashioned methods of
A. Holding onto the waist of the runner and dropping their body weight in a squat position as they offer the resistance, trying to hold the runner back as they move forward.
B. In front of the runner with hands on the shoulders offering resistance as the runner aims to go forward.

PAARLAUF

This form of training is a competitive form of interval running. As in a proper race, two man teams compete against each other. The distance of the race is unspecified, only a minimum and maximum time being given. Thus a race could last from 30 to 45 minutes. After a certain time has elapsed (this time is prior decided but unknown to runners), the referee blows a whistle then for a period of one minute. The winning team is the one who has carried the baton the furthest. The 2 runners can decide how they wish to share the running - they can either run interval quarter miles or every other furlong, jogging across the track to regain the baton.

As a training workout, the number of runners can be increased in a team of 4, 6 or 8. With 8 runners, they could spread out over 400 metres and move with the baton from some 60 metres with about 55 seconds rest before the next effort.

CROSS COUNTRY

The mental stimulus and the physical value of cross country running and racing are invaluable to the middle distance runner. The lengths of the courses vary fro 3 to 10 miles and usually become longer as the season progresses. (For this reason, the miler/3 miler is advised to curtail cross country racing in March by this time, the courses will be too long and in any case it will be time for the athlete to consider returning to the track for most of his work-outs). Cross country running is invaluable for the triathlete a sit aids in core stability and strengthens ankle and knees owing to the nature of the surfaces this type of running covers.

ACCELERATION RUNNING

This type of running can cause confusion and some may think it is a play on words in relation to fartlek. This is not the case and is a recognised and useful form of training. Again pick a distance or set time the main aim here is to start of slow and progress to full race pace prior to the end of the set period. For example a 15 minute run may be split into 30 second segments with the last two minutes being near threshold or race pace as possible.

Alternatively this form of training is used by coaches in football; athletics etc in order to test the acceleration speed of athletes, a normal set for this would be 3 x 30 meter sprints. Take the average of the 3 sprints in order to get an indication of your acceleration speed.

Chalk, Gyms, and You

The use of chalk in the gym is often a hotly contested topic. Some lifters (particularly powerlifters) swear by chalk, and claim its use is as necessary a part of lifting attire as tank tops or tennis shoes. Other gym members (often the fitness, less hardcore types) see chalk as a messy and unnecessary addition to their gym. Both sides are partially right. Let's delve deeper into chalk use in the gym.

Benefits

Chalk makes lifting easier and safer. On major lifts like the deadlift, the use of chalk allows the barbell to slide easier across the leg, making for more weight moved and a lot less bleeding from the legs. On the bench press, chalk assures a surer grip on the bar, which can prevent a heavy barbell from slipping and falling on a sweaty lifter. Chalk does help prevent injuries.

Drawbacks

Chalk is messy. It leaves white residue, which immediately seems to stick to clothes, skin, and equipment alike. Chalk is extremely hard to clean up.

Public Perception

People often see lifters who use chalk as meatheads. This is often a stereotype exaggerated by the media, but very often its one that is perpetuated by lifters themselves. How many times have you heard a person cursing loudly to motivate his training partner to complete a lift? How many times have you seen a fellow gymgoer drop heavy weights from waist level unnecessarily? Chances are, the offenders in each case were chalk users. Not to say every chalk user is a meathead. However, most meatheads are chalk users.

Gym Policy

Some gyms, particularly those that cater to the less hardcore audience, will ban the use of chalk entirely. The know that many seriously powerlifters use chalk, and they prefer not to have members like this which might alienate the other 95% of members. There is nothing that can be done in these cases, especially when the gym falls under the auspices of a nationwide corporate policy.

Solutions

If possible, clear chalk use with gym management before you use it. Let them know the safety benefits of using chalk, and remind them that you do respect gym rules and will leave no mess when you leave. As you train, use common courtesy. Remember that much of the stigma against 'chalk users' is because of their behavior, which often accompanies chalk use- namely, swearing, throwing weights, and other macho intimidating behavior. Don't exhibit that behavior.

See if your gym will designate 'chalk-acceptable' zones for safety purposes. This assures their expensive cardio equipment and the cursed white dust doesn't affect strength machines by keeping the chalk use confined to the bench and deadlift areas where it is typically used.

Exercise Your Way to Weight Loss

Ok so the headline suggests nothing new or groundbreaking that you haven't heard somewhere in your life before. But do you know which exercises to do? How often should you exercise? How many reps should you do for each exercise? What is a rep in your exercise routine? How many sets and what is set? What body parts do include in my exercise routine? Ugh, the insanity of needing to know so much exercising just to lose some weight!

Let me break it down for you to be as simple as possible. I have found in my own experiences that the more complicated you make something the less likely it will be followed. Nothing holds truer than exercising and losing weight.

To start lets identify the muscle groups that you need to workout in your exercise program. They are the chest, triceps (back of the upper arm), back, biceps (front of the upper arm), legs and abdominals. Keeping it simple these are the muscle groups that I will focus on this article. You can make it more complicated but you really don't need to unless you are training for the Olympics. If you are training for the Olympics than I recommend hiring a personal trainer as the training and exercise routine you will need is beyond the scope of this article.

Now that you know the muscle groups to work, you need to know the basics of the routine you are going to put together. Let's start with a rep. A rep is short for repetition. It means the number of times you will perform a specific exercise. For example for biceps you could do dumbbell curls. This is where you grab a dumbbell in your hand and starting with your arm full extended at your side you lift the weight up until the dumbbell touches your chest or your arm is full bent upwards. That would be considered one rep. So if you have a routine that says do ten reps of dumbbell curls, you would repeat what you just did ten times.

A set is a grouping of reps. If you have a routine that says to do one set of ten reps of dumbbell curls then you would do just ten reps and the exercise routine would be done. If it calls for three sets of ten reps you do ten reps, followed by a minute rest, then another ten reps followed by a minute rest and then the final ten reps which would complete three sets.

Since we have already determined you are not training for the Olympics then we can keep your routine simple, yet challenging. All you need to do is work each muscle group 3 days a week. I do Mondays, Wednesdays and Fridays. The days off in between give your muscles time to recuperate and rebuild.

So here is what you learned thus far. You know the muscle groups that need to be worked; you know all of the terminology about your exercise routine and when to exercise. Now all you need to know is how much you should do.

If you are starting out with weights for the first time or first time in a long time, then start off slow. Choose a low weight performing one set of ten to twelve reps. If you can't get up ten reps then the weight is too heavy. You are not trying to hurt yourself here. You are trying to get in shape and lose weight.

If you can do more than twelve reps than the weight is too light in your routine. Increase the weight you are using. Your first couple of weeks will be a feeling out period. During this time you are establishing the correct weight you need and reps you should do.

Once that feeling out period ends, you should continue to challenge yourself by adding sets to your exercises. There is no need to do more than 3 sets of 10 to 12 reps for an exercise. Any more than that and it is overkill.

If you do not have the time to do all of those sets and all of those reps for each body part than that is fine, simply increment your weight. In order for your muscles to grow you must change what you are doing every 6 weeks or so. You can do this by upping the weights on your routine. This also continually challenges you keeping your routines fresh.

Sure this information won't make you the next Mr. Universe or Miss America but it will put you on the right track to a healthy lifestyle through proper exercise.
